Strength work can improve running and cardio performance by increasing force capacity, supporting running economy, and helping the body tolerate repeated loading. It should complement sport-specific training, not replace it. Give the body a gradual adaptation period, keep easy runs genuinely easy, and change the plan if altered mechanics or pain persist rather than simply adding more recovery work.
A practical first six weeks
Use two simple full-body sessions for three weeks, then add small loads or repetitions for three more. Keep the hardest run protected. During race week, reduce lifting volume and avoid unfamiliar exercises. If your goal is broader travel or walking capacity rather than racing, build everyday endurance with the same gradual logic.
Choose four movements, schedule two sessions, and hold the selection steady for one month. Strength should make endurance training more robust, not compete for the starring role.
